After some tinkering i have found a solution
in gnome change the preference of "removable drives and media" to Auto-run programs on new drives and media.
Then create a file on the usb stick called autorun and place
rsync -vrlptg /media/KINGSTON /vault/college | zenity --title=USB Backup --text-info
into the file, where /media/KINGSTON is the usb drive and /vault/college is the backup location you can remove the zenity bit if you dont have/want it installed
now when you plug in the stick it should ask you if you want to run autorun

well, "rsync -av --delete /dev/sda1 ~/usb-backup" would backup /dev/sda1
to ~/usb-backup and remove any files in ~/usb-backup that aren't present
on the usb stick, *if* it is /dev/sda1. But don't modify the files in
~/usb-backups or those modifications will be overwritten.
Unison needs a configuration file but can cope with modifications on
either side. It asks you to confirm the transfer of non-matching files
in either direction (or to merge them).
